We have classes today at 9:30am and 10:30am. The 10:30am class is free and open to everyone!!!

Beginning Monday 101101, we will be starting a Morning Express class at 5:45am in place of the 6:00am class. This class will last 45 minutes and end at 6:30am. The cost for the Morning Express will be $105/month for unlimited membership. This class will still cover a warm-up, strength/skill work, and a workout. Barbells For Boobs charity fundraiser is today from 9:30 to 11:30am! This is open to everyone, so bring your family, friends, co-workers, etc. A small donation is required to participate in the event. If you donation exceeds $35, you will receive a free t-shirt (t-shirts will be delivered to the gym within 2-3 weeks)!

Men use 135#, women 95#. Scale as needed. We will have heats every thirty minutes beginning at 9:30am.

Strength/Skill:
1-armed dumbbell thrusters, 4 sets x 5 reps (each arm)

WOD:
AMRAP in 20 minutes of:
10 Handstand push-ups
5 Power cleans, 185#/125#
200m run

Scale/modify as needed. If you are not doing the workout as Rx'd, and you are able to perform the scaled/modified handstand push-ups or power cleans unbroken each round, you are scaling/modifying too light (unless you are new)!!!

Another note, if you have to break up your sets of handstand push-ups or power cleans (which you should - see above), don't dog it during the run! You'll have time to recover during the other movements, so run as fast as you can!!!

Friday 101008

"Air Force WOD" - from 2010 Midwestern Sectionals

For time:
20 Thrusters
20 Sumo deadlift high pulls
20 Push jerks
20 Overhead squats
20 Front squats

Men will use a 95lb barbell. Women will use 65lbs. Each athlete must do four burpees at the beginning of every minute before moving on to the barbell work. The athlete is allowed to move to the next barbell skill once an he/she has completed all 20 reps. If the minute clock beeps during a repetition the athlete will complete their rep and then start their four burpees. There is a 20min cap. The athlete is allowed to rest the entire minute once he/she has completed his/her burpees.


CrossFit Roselle's own Kathy Slowinski took First place in the 2010 Midwestern Sectionals and smashed the Air Force WOD in 5:58! See how close you can come to beating her time...

Turkish get-ups

As many rounds as possible in 20 minutes of:
Run 200m
7 clapping push-ups
7 knees-to-elbows
11 push-ups
11 Abmat sit-ups

If you struggle with clapping push-ups, don't worry so much about actually clapping your hands at the top. Try to generate enough momentum so that your hands leave the ground. There should be a significant difference in the power output from the first 7 clapping push-ups and the second set of 11 regular push-ups.

Also, knees-to-elbows means exactly that - get your knees up and touch them to your elbows!!! It's not knees-to-armpits or knees-to-triceps...


Please note that the CrossFit Kids classes on Tuesdays and Thursdays at 5:30pm and 6:00pm are being temporarily cancelled. Sorry for the late notice. The 5:30pm time slot on Tuesdays and Thursdays is back open for adults.
