Five rounds for time of:
155 pound Thruster, 5 reps
5 Muscle-ups
Run 400m

If you want to brave the cold and complete this workout as prescribed, feel free to do so. Otherwise, we'll be subbing 30 box jumps for the run - 24" for the boys, 20" for the girls. If you can't do muscle-ups, sub 3 x pull-ups/dips.


Those who participated in the 90-day challenge but were unable to make it Saturday for the final weigh-in have until Wednesday to complete the workout, etc.

All exercises are timed except for the third movement which is counted by rounds. You have 6 minutes to complete each station before moving on to the next. If you finish under 6 minutes, you get to rest for the remaining time before starting the next station.

Sumo deadlift high-pull, 75 pounds (Reps)
Box Jump, 20" box (Reps)
Push-press, 75 pounds (Reps)
Row (Calories)

In this workout you move from each of five stations after a minute.The clock does not reset or stop between exercises. This is a five-minute round from which a one-minute break is allowed before repeating. On call of "rotate", the athletes must move to next station immediately for best score. One point is given for each rep, except on the rower where each calorie is one point.


Do you follow any strategy for today's workout, or do you just go all out and get as many reps as possible at each station?

Saturday 100116

With a continuously running clock, squat for 60 seconds. Subtract the number of squats completed from 60, and do that many pull-ups in minute two. In minute three, squat again, subtracting the number completed from 60. Do that number of push-ups in minute four. Minute five is squatting again, and minute six pull-ups.

The pattern is squats, pull-ups, squats, push-ups, squats, pull-ups, etc. The goal is to stay within the workout's formula for as long as possible.

Don't do more than 60 squats in any round.

In any case, stay moving for 12 minutes.


We're going to give this new CF mainsite WOD a go and see what happens. We have two classes today - 9:30AM and 10:30AM (free and open to everyone). Bette(r) come!!!
